49-page program · 8 weeks

Strength is a skill
you can build.

Muscle and bone are declining right now whether you train or not. This is the eight weeks where that reverses — a printed plan for every session, every exercise with a gym version and a home version.

Educational fitness program — not medical advice.

Velora Strong — the 8-week strength and movement program
24
workouts written out in full — three a week, across two phases
12
exercises taught properly — cues, mistakes, easier and harder
2
versions of everything — a full gym, or dumbbells and a chair
20 min
express session for the days three workouts aren't happening
Why this exists

The goal isn't to destroy the body with exercise. It's to give it a reason to stay strong.

Muscle mass and bone density both decline faster through the menopause transition. No hormone balancing, no belly-fat elimination, no metabolic reset — just a clear, progressive way to carry the groceries, climb the stairs, get up off the floor, and stand tall.

The centrepiece

Every session, already written down.

Full Body A, B and C — each week with its own focus, sets and reps, RPE target, and space to log the weight you actually used. Eight weeks, twenty-four sessions, no deciding what to do when you get there. A reflection page closes each week.

RPE 5–6 Comfortable 7 Challenging 8 ~2 reps left

The technique library

Twelve exercises, each with targets, equipment, setup, four technique cues, the common mistake, an easier and a harder variation — and the gym version beside the home version. Read it once before Week 1.

The system

When to add weight

Double progression, explained with a worked example: climb the rep range, then add resistance and climb again. The one question beginners can never answer for themselves — answered on a single page.

For real weeks

Green, yellow, red days

Poor sleep, hot flashes, a brutal week — adjust the session instead of abandoning the plan. Normal energy, lower energy, or something feels off: each one has an answer, plus a page on pelvic-floor symptoms.

Page 21 — training through real life
Safety first

Pain is not a requirement for progress

Exercise carries real risk, and the program says so on page 3 rather than in fine print. It also tells you plainly which symptoms mean stop and get evaluated.

Ask a professional first — osteoporosis or a history of fragility fractures, recent surgery, cardiovascular disease, severe joint disease, uncontrolled blood pressure, or balance problems
Stop and seek care — severe or sharp pain, chest pain, fainting, severe shortness of breath, sudden neurological symptoms, or significant joint swelling

The cost of waiting

Muscle and bone don't hold steady while you decide.

Both decline faster through this transition, and they do it quietly — no symptom, no appointment, nothing to notice until a stair or a suitcase tells you. Eight weeks from today you'll either have twenty-four sessions logged, or eight more weeks of the same decline and the same intention to start.

Another eight weeks without it
—Decline that continues quietly, with nothing to measure it against
—Walking into the weights room with no idea what to do first
—The same three machines, the same weight, for months
—A program abandoned in week two because one week went wrong
Eight weeks from now, with it
✓Twenty-four sessions done, each one logged in your own writing
✓Twelve movements you know how to perform and how to load
✓A system for adding weight that doesn't need a coach
✓A filled-in review showing exactly what changed

Less than one personal training session — for a plan you can run again every eight weeks from here.

"Your starting point does not need to look like anyone else's."

From the opening letter

Questions, answered honestly

I've never lifted a weight. Is this too advanced?
It's written for exactly that starting point. Phase 1 exists to learn the movements with light load and careful technique — page 9 is a self-assessment with no wrong answers, and every exercise has an easier variation, including chair squats and incline push-ups against a countertop.
Do I need a gym?
No. Every exercise has a gym version and a home version side by side, and there's a complete home-only workout in the bonus section. The home minimum is a mat, a resistance band, one or two pairs of dumbbells, and a stable chair.
How much time does each week take?
Three strength sessions a week, plus optional easy movement like walking or cycling. For weeks when three isn't realistic there's a 2-day option and a 20-minute express session — designed as a fallback, not a failure.
How do I know how much weight to use?
Two pages are devoted to it. The short version: if the target is 10 reps and you could easily do 20 it's too light, and the last few reps should feel challenging while still looking controlled. Then double progression tells you exactly when to add weight.
I have osteoporosis. Can I do this?
Not without talking to a professional first. The program states plainly that women with known osteoporosis or a history of fragility fractures may need individualized exercise guidance, and it doesn't claim to prevent or treat it. Bring the program to that conversation.
What happens after the eight weeks?
There's a page for that. Most women repeat the cycle with heavier weights, having kept their logs — the final review page captures what improved so the next round starts from evidence rather than memory.
